In this guide
The office-worker trials on neck and shoulder pain keep arriving at the same place. Loading the painful muscle works better than stretching it or getting generally fitter, and the guide to neck and shoulder strength training for desk workers walks through those trials in full. This page covers the hardware question that follows.
The Danish research group behind most of those trials published which exercises their participants did and roughly how many kilograms each took. That turns a vague shopping question into a range and a step size.
What the trials actually loaded
In 2008, Andersen and colleagues randomised 48 employed women with a clinical diagnosis of trapezius myalgia to 10 weeks of specific strength training, leg cycling, or no exercise. The strength group's worst pain score fell by 35 mm on a 100 mm scale, about 79 percent. The cycling group got a 5 mm drop right after sessions and nothing that lasted.
A companion paper in Physical Therapy the same year recorded muscle activity in 12 women from that programme during its five exercises: lateral raises, upright rows, shrugs, one-arm rows and reverse flys. Trapezius activation was highest in the shrug (102 percent of a maximal contraction), the lateral raise (97 percent) and the upright row (85 percent). The paper also reported the loads. The lateral raise and upright row needed 3 to 10 kg. The shrug needed 20 to 30 kg.
| Exercise | Trapezius activity (% of max) | Training load reported | In pounds |
|---|---|---|---|
| Shrug | 102% | 20 to 30 kg | About 44 to 66 lb |
| Lateral raise | 97% | 3 to 10 kg | About 6.6 to 22 lb |
| Upright row | 85% | 3 to 10 kg | About 6.6 to 22 lb |
The authors' conclusion is the line that matters for buying: the lateral raise and upright row "may be suitable alternatives to shrugs" because they reach near-maximal activation with a fraction of the weight. A light set still covers the two exercises with the strongest trapezius signal at a low load.
Dumbbells or a band?
The honest answer is that it may not matter much. A 2010 study from the same group had 16 female workers with neck and shoulder pain do lateral raises, wrist extensions and shoulder external rotations with dumbbells from 2 to 7.5 kg and with Thera-Band elastic tubing. At each person's three-repetition maximum, prime-mover activity was 59 to 87 percent with dumbbells and 64 to 86 percent with tubing. The difference was not significant, and the authors concluded that clinicians can choose either.
The largest of the Danish trials used tubing. In Pain in 2011, 198 working adults trained with elastic tubing for 2 or 12 minutes a day, and pain fell 1.4 and 1.9 points on a 10-point scale against control. The 2026 American College of Sports Medicine position stand, an overview of 137 systematic reviews, likewise found that equipment type did not consistently change strength outcomes in healthy adults.
So a dumbbell is not a more effective tool than a band. What it gives you is a load you can read off the handle. A band's tension depends on how far you stretch it, while 4 kg this week is 4 kg next week. If portability or price matters more than that, the resistance band comparison covers the tubing side.
What decides whether a set works for this
The range. The lateral raise and upright row need roughly 6.6 to 22 lb per hand across a training block. A set that stops at 10 lb covers the start of that range and not the end. Shrugs need 44 lb and up, which only an adjustable dumbbell in this guide approaches.
The size of each step. Progressive loading means adding weight when the reps get easy. On a lateral raise, going from 5 lb to 10 lb is a 100 percent jump, and most people will not complete a set at the new weight. Steps of 2 to 3 lb at the light end are what let a programme keep moving.
How fast you can change weight. The two-minute protocol in the 2011 trial was a single exercise taken to fatigue. If a session is that short, a weight change that takes a minute of unscrewing collars is a real share of it.

BowFlex Results Series 552 SelectTech Dumbbells (Pair)
A dial-select pair that runs from 5 to 52.5 lb per hand in 15 settings. Below 25 lb the settings go up in 2.5 lb steps, which is where the lateral raise and upright row live, and the top setting of 52.5 lb (23.9 kg) reaches into the lower part of the 20 to 30 kg shrug range. BowFlex lists it at $479 and was selling it for $328.99 on its own site on the same day as the Amazon price above.

- Range
- 5 to 52.5 lb per dumbbell, 15 settings
- Steps
- 2.5 lb to 25 lb, then 5 lb, ending at 52.5
- Length
- 16.9 in per dumbbell
- Warranty
- 2 years parts, upgradeable
- Sold as
- Pair
What works
- The only option here that covers raises, rows and some of the shrug range
- 2.5 lb steps through the whole light range, so a lateral raise can progress gradually
- Changing weight is a dial turn in the cradle, quick enough for a short session
What to know
- The most expensive option by a wide margin
- At 16.9 in long, the ends sit close to the thighs at the bottom of a lateral raise
- The lightest setting is 5 lb, heavier than some people need to start external rotation work
Wrong for you if you only plan to do lateral raises and rows. You would be paying for a shrug range you will not use.
CAP Color Series Neoprene Dumbbell Set with Rack

$99.99
Price checked Oct 9, 2026
CAP Color Series Neoprene Dumbbell Set with Rack, Multicolor, 56 lb (5 Pairs, 2/3/5/8/10 lb)
Five fixed pairs at 2, 3, 5, 8 and 10 lb on a storage rack, with 3 mm neoprene over the iron and hex heads that do not roll. The steps are what earn it a place: 1 to 3 lb at a time, which is the gradual progression a light lateral raise needs. The 5 lb pair sits near the 2 kg floor of the 2010 dumbbell study, and the 2 and 3 lb pairs sit below it for anyone starting lighter. The limit is the top end, because 10 lb is about 4.5 kg.

- Pairs
- 2, 3, 5, 8 and 10 lb
- Total
- 56 lb
- Coating
- 3 mm neoprene
- Head
- Hex, anti-roll
- Storage
- Rack included
What works
- Small steps at exactly the weights a new lateral raise starts at
- Nothing to adjust, so switching weight mid-session takes a second
- Short hex dumbbells clear the thighs easily at the bottom of a raise
What to know
- Stops at 10 lb, below the top of the 3 to 10 kg raise and row range
- No route to shrug loads at all
- Five pairs and a rack take more floor space than one adjustable pair
Wrong for you if you already lift and expect to pass 10 lb on a lateral raise within a few weeks. You would outgrow the top pair before the 10-week mark the trials measured at.
Yes4All 40 LB Adjustable Dumbbell Set

$54.99
Price checked Oct 9, 2026
Yes4All 40 LB Adjustable Dumbbell Set, Cast Iron
Two handles, cast iron plates and spin-lock collars totalling 40 lb, so each dumbbell builds up to about 20 lb. That reaches most of the 3 to 10 kg range the trial reported for the lateral raise and upright row, at roughly half the price of the fixed set above. The trade is time: every change means spinning off a collar, sliding plates and spinning it back on, on both handles.

- Total
- 40 lb set, two handles
- Per hand
- Up to about 20 lb
- Material
- Cast iron plates
- Locking
- Spin-lock collars
- Adjustment
- Plate-loaded by hand
What works
- The lowest cost per pound of range in this guide
- Reaches about 20 lb per hand, close to the top of the raise and row range
- Plates can be split unevenly between handles for a lighter one-arm movement
What to know
- Changing weight takes far longer than a dial, a real cost in a two-minute session
- Cast iron plates and knurled steel handles are harder on floors and hands than neoprene
- Nowhere near shrug loads
Wrong for you if the reason you want dumbbells is to make a short daily session easy to start. Fiddling with collars before each set is exactly the friction that short protocols were designed to remove.
Using them the way the trials did
Start with the lateral raise. It reached 97 percent trapezius activation at 3 to 10 kg in the 2008 recordings. A 2013 follow-up describing the two-minute protocol named it as the one exercise, chosen because it targets most of the neck and shoulder muscles. Raise the arms out to the side and slightly forward, in the line of the shoulder blade.
Add the upright row and one-arm row. Both were in the 2008 programme. Pair them with scapular retraction exercises for rounded shoulders, which load the mid and lower trapezius from another angle.
Take sets to real effort, then step up. The 2011 protocol was one set to momentary fatigue. When a set gets easier, move up one increment, and keep the movement controlled, without jerks.
Anchor it to the day. In a 549-person workplace trial from the same group, regular participation in the resistance training arm fell from 54 percent in the first half-year to 35 percent in the second. Tying a short routine to something that already happens is the part the research leaves to you.
These trials measured pain, tenderness and strength, not posture. If your interest is the rounded-shoulder pattern itself, the explainer on upper crossed syndrome sets out what is and is not known about it.
Questions people actually ask
What weight dumbbell should I start with for neck and shoulder exercises?
In the 2008 Danish recordings, women with trapezius myalgia used 3 to 10 kg (about 6.6 to 22 lb) for lateral raises and upright rows. Those were loads during a supervised programme, not starting points. A weight you can lift with control for a hard set and that leaves room to step up is a reasonable start, which is why small increments matter.
Are dumbbells better than resistance bands for neck pain?
Not on the evidence. A 2010 study found prime-mover muscle activity of 59 to 87 percent with dumbbells and 64 to 86 percent with elastic tubing at each person's three-repetition maximum, with no significant difference. The largest Danish trial used tubing. Dumbbells make the load easier to read and repeat, bands are cheaper and more portable.
Do I need heavy dumbbells for shrugs?
Shrugs took 20 to 30 kg in the 2008 recordings. The same paper found the lateral raise and upright row reached similar trapezius activation with 3 to 10 kg, and its authors suggested them as alternatives to shrugs during rehabilitation.
